A Note On Days

Yesterday was Tuesday.  I was supposed to do bridges and burpees.  However, I had some running around to do after work, and by the time I got home, I felt like I was coming down with a serious cold, maybe even the flu.  I didn't work out.

It occurs to me that this sort of thing happens.  It has happened dozens of times throughout my workout history.  I've noticed that when it happens I feel guilty for missing a day, and this often leads to me going off plan by trying to double up my workouts or skip scheduled days off.

Fuck all that noise.

Instead of tying each workout to a particular weekday, I'm simply going to focus on doing the workouts in their proscribed 6 day rotation.  I'll plan on only taking Sundays off, to get a full day of systemic rest every week.  If unexpected days off happen, I'll simply roll with it and pick up the rotation where I left off as soon as I'm able.

Convict Conditioning: Veterano

The Good Behavior program is great, and I've enjoyed my progress.  After 29 weeks, I'm ready to switch it up.  Enter the Veterano program.  For the foreseeable future I'll be working on just one exercise per work day, with 6 workdays per week.  I'll be keeping the burpees; I'm starting to feel like they're having a positive effect.  Like so:

Monday -      Pullups
Tuesday -      Bridges, Burpees
Wednesday - Handstand Pushups
Thursday -     Leg Raises, Burpees
Friday -         Squats
Saturday -     Pushups, Burpees
Sunday - Off

Burpees

Since moving to Seattle I've been winded a lot.  I'm huffing up every hill, and stairs can be heart-attack scary.  My lungs feel small, and unless I'm standing still or walking on flat ground, I feel like it's really hard to catch my breath.

Time to get some conditioning work back in my routine.  I have no gear (read: kettlebell), and running is out until Suzi's hips are better, so I'm left with burpees.  Gonna start with numbers that seem small and adjust as necessary.  Eventually I'd like the working intervals to be larger than the rest intervals, and be working for about 15 minutes.  Might take a while.  Also, I might buy a kettlebell at some point, if I decide I liked swings and snatches more than burpees.

Angled Bridges
I did a few reps of these and my low back immediately felt like it was in danger.  Then I had an epiphany:  Doing them on the tub puts me in a weird position because the toilet is in the way of where I should be placing my legs, and the edge of the tub, which my hands are on, ends up being too low on my body.  The other option in the house is the slippery, soft futon, which wreaks havoc on my wrists.  In light of all that, I did some reps of what are basically half-reps of the next step; head bridges.
3x5
These felt all right.  I'm not strong/flexible enough to do full head bridges yet, but I think working on them instead of angled bridges on hazardous surfaces and areas might be the ticket.

Wall Handstands
1x2min - Progression Standard!

Finally!  It only took what, 17 weeks?  My reward for this is to mess around with some half handstand pushups instead of doing more sets of handstands :D

Angled Bridges
1x10 - futon
2x10 - tub

On the bed, hands slip too much; hurts the wrists and necessitates resetting the arms every other rep.  On the tub, much more care is needed to not pinch the low back.  I hate this exercise, but I don't want to skip it because I'm afraid that if I don't acquire the discipline to do it correctly, I'll really hurt my back later on.

1x10-20...ish
1x12
1x10

Experimented with body position and different surfaces today, so first set didn't really get a clear rep count as there was much pausing and rearranging.  Decided that folding the futon in half yields the best platform - as many reps as I've ever done, and with virtually no pinching!  The trick now is the hand/arm/shoulder position:  the hands really want to migrate during the set and I'm not sure if it's the slippery futon cover, or something else.

It'll certainly take some practice to find the optimal hand position for these.  Lots of pressure on the pinky side of the wrist, and a lot more pressure on the elbows than previous pushups.  Hands too close together and my chest hits my forearms before it can get to my hands, too far apart and my hands want to roll.

Also, 1x6.  Re-read some Convict Conditioning today; the part about pullups.  It says to use the grip that seems to "help you" the most.  So after my 3 working sets, I switched to an underhand grip and easily cranked out another 6.  Probably could have done 8.  No question that for me the underhand grip is easier (something I've known for years), but I prefer to work the overhand grip in my sets because it is extremely challenging.  Interesting note:  These half pullups are blasting my biceps (especially that 4th, underhand grip, set) like I don't remember pullups ever doing.

Half Squats

Woo!  Checked myself in the mirror; I think I might have been an inch or two shy of actual half squats last time.  Also focused on knee alignment today, making sure they didn't start tracking in.  My hip flexors and inner thighs feel punished!

Good Behavior: W11 D2

It's back day today.  In HI I was working on Horizontal Pulls.  Here I haven't found a place to do that.  The next step is Jackknife Pullups; I don't have any furniture, so nothing to put my legs up on.  The next step is Half Pullups.  Guess that's what I have to do.  Foreseeing this problem, I've been doing small sets of pullups, GtG style, since we moved in (some fingertip pullups on our rad doorframes, some on the pullup bar I bought last week).  I'll continue to GtG pullups, particularly if the halfies prove difficult.

Half Pullups
1x8 (Beginner Standard!)
2x4

Challenging!  Part of that is that my forearms tend to rest against the doorframe, necessitating a more forward elbow position than I would naturally use, but mostly they're just tough.

Jackknife Squats

Seemed pretty easy.  Might do them next week anyway, just to make sure.

With our complete lack of furniture, it turns out that there is nowhere in here for me to do Knee Tucks.  So I'm forced to move on to the next step before I was ready.  It seems these Flat Knee Raises are pretty easy (comparatively).  I'm going to do these again next week even though I hit the progression standard today; I feel I could have been a bit crisper on some of the reps.

Good Behavior: W10 D2/3

We're officially couch-surfing homeless people this week as we await our apartment application approval.  With all the moving around, the stress, and a houseful of friends and children it's hard to focus and make time for my regular workouts.  I've given up trying to fool myself into thinking I'll do it all (it's Friday as I write this and I haven't done anything since Monday).  Instead, I'll utilize their doorframe pullup bar GtG style.  I'll also throw in other exercises when I can or when I remember to, also GtG style.

Good Behavior: W10 D1

The last couple weeks have been eventful; moving back to the mainland, RnR's wedding, got a beast of a cold from the travel and climate shock.  Haven't worked out for two weeks.  Back to it.

Kneeling Pushups
2x30
1x19

Woo!  Feels good!  I love that returning-to-glory feeling.  Rep loss was expected, and I'm really happy that I didn't lose very many.  It was definitely tough to get that second set of 30, but I got it :)

Knee Tucks
1x20
1x15
1x12

I think I have the weakest hip flexors on the planet.  Lost a lot of reps in two weeks, and my hip flexors are destroyed.  Back to work indeed.

Good Behavior: W9 D3

Straight Bridges
1x17
2x15

Wall Handstands
1x49
1x50
1x50

Still well short of the time goal, but I'm getting so much better at the balancing without even trying!  I find myself start to drift from the wall- not in a falling sort of way, but rather drifting into a fairly stable feeling free handstand.  One that I can hold for maybe half a second before I remind myself that I can work on the balance AFTER I get the strength to meet the time goal.

Good Behavior: W9 D1

Pushed D1 to Tuesday this week because Monday I had a lot to do and was exhausted from Sunday fun and short sleep.  I'm still exhausted today after another short night, but I don't want to skip a workout.  Let's see what I can do.

Kneeling Pushups
2x30
1x23

Knee Tucks
3x25

The last five reps or so were a bit wobbly, but I'm counting them.

Little less reps, lot less stress on that vertebrae;  call it a fair trade.  Still a long way to go, but these felt so much better on my neck.  Practice, practice, practice...

Horizontal Pulls
1x11
1x6
1x3

Good Behavior: W7 D1

Kneeling Pushups
2x25
1x22

Perhaps my assessment last week (feeling like I could have done the 3x30 progression standard) was inaccurate.  Thought I'd do 3x25 today; fell a bit short.  Could have squeezed out a few more reps, but by the time I got to 20 on the last set I was having to take extra pause time at the top of each rep to rest before the next.

Knee Tucks
2x25 (Intermediate Standard!)
1x15

Only took 7 weeks to hit the intermediate standard!  I'm actually excited about that; these weeks just flew by, leaving me with a real sense of progress and accomplishment.

Good Behavior: W6 D3

Moved D3 to Saturday because I got my sleeve finished on Thursday and my arm was swollen and stiff on Friday.

Straight Bridges
3x10

Whoo!  I like these... can really feel a bunch of different muscles working.  Tri's  get a little blasted as well as the back muscles.

Wall Handstands
1x46 seconds
1x45
1x30

These are still pretty fuckin' hard, but felt good enough to add another set.

Wednesday, April 18, 2012

Good Behavior: W6 D2

Horizontal Pulls
1x10 (Beginner Standard!)
1x5,2(3?)
1x15 - high bar
1x5

Made the move to the low bar.  Squeezed out the beginner standard plus a few.  Not bad.

Shoulderstand Squats
2x20

Still killing my neck with these, right on that one vertebrae at the base, almost between the tops of my shoulder blades.  Did some poking around on the internet and concluded that this isn't uncommon, and that the fix is slow and steady practice - I'll fix it eventually if I don't push too hard and keep my focus on form.

Monday, April 16, 2012

Good Behavior: W6 D1

Kneeling Pushups
3x20 (Intermediate Standard! - 2x15, Progression Standard - 3x30)

I probably could have pushed these to the progression standard, but I wanted to leave some in the tank and continue to take things slowly to perfect my pacing and form.  Feels good!  Much more satisfying than 20 years ago when I thought of these as sissy pushups; an exercise for girls and little bitches.

Knee Tucks
1x25
1x20
1x15

Progress!

Good Behavior: W5 D3

Straight Bridges (bent legs)
2x15
1x10 (straight legs!)

With Suzi's help, determined that the model's heels did indeed move during the exercise.  On my last set, I tried putting a pair of shorts under my heels so they can slide on the tiles and BAM!, 10 reps with straight legs.  Also, doing that last set was murder on my left elbow.  I'll have to make sure I'm not hyper extending it.

Wall Handstands
1x38 sec
1x45 sec

Whoo!

Wednesday, April 11, 2012

Good Behavior: W5 D2

Horizontal Pulls (high bar)
1x30
1x25
1x10

I felt that I was going a little too fast on a lot of reps, so I really slowed it down on the last set.  Still torching my forearms and neck way before my back even feels it.

Shoulderstand Squats
2x15

Good Behavior: W5 D1

Incline Pushups
3x40  (Progression Standard!)

Felt good.  Hit progression standard 2 weeks in a row now, might move on next week.  However, I might stay just to make them perfect.

Knee Tucks
1x20
1x17
1x10

What a difference doing these on the bathroom basin makes!  Abs are so much more engaged.  I feel like I'm finally getting a handle on this exercise.

Friday, April 6, 2012

Good Behavior: W4 D3

Straight Bridges (bent legs)
1x10
1x12
1x10 - various leg and arm positions

I found it impossible to do a single rep as depicted in the book, with arms straight down from shoulders to hips and legs straight out in front, so I did my reps with my knees bent.  I experimented with starting from the finish position and found that when I dropped my ass down, it didn't rest between my hands like the picture shows.  I wonder if this is due to my body shape, my lack of flexibility, my lack of strength, or if the heels are actually supposed to slide on the floor during this exercise.  Whatever the reason, it's bent legs for me for at least another week.

Wall Handstands
1x42 seconds
1x35 seconds

Holy shit, this is harder than it sounds.  The right arm is funny on this one:  had a hard time keeping the elbow straight.  Weak triceps, or congenital defect?  Time will tell.

Wednesday, April 4, 2012

Good Behavior: W4 D2

Horizontal Pulls
1x25
1x20
1x15

After some reevaluation of last week's performance, I decided it would be best for me to move to a higher bar.  Instead of the bar at hip level, I did this week's work at the bar that sits between my elbow and shoulder when I stand next to it.  Again, my lats felt like they could do these for days on end, but my brachioradialis muscles were screaming after about 10 reps.  Also, the muscles around my neck caught fire from holding my head stable throughout the reps.  Form was much better though, and I was able to touch my chest to the bar on every rep.

Shoulderstand Squats
2x12

Had Suzi spot me for several reps on each set to help me find straight alignment.  Felt pretty good.  Still heavy on that one vertebrae that pokes out at the very base of my neck, right before the shoulder blades begin.  Actually felt some muscle use/fatigue this time (besides the work in my arms from trying to hold my ass up):  My lower core area was working pretty hard to straighten me out from the bottom of the rep.  Inching forward.

Monday, April 2, 2012

Good Behavior: W4 D1

Incline Pushups
3x40 (Progression Standard!)

While more difficult than wall pushups, these really aren't too challenging (the book said they wouldn't be).  I'm excited to move on to the next, but I might do these again next week because I'm intrigued by what the author says about conditioning tendons and ligaments... no promises though.

Knee Tucks
1x13
1x15
1x10

These continue to kick my ass.  However, I tried the second and third sets today on the kitchen sink;  WAY more comfortable, WAY more stable, and WAY more tension/feeling/focus on the abs (instead of feeling like I'm only working my hip flexors).

Friday, March 30, 2012

Good Behavior: W3 D3

Short Bridges
3x50 (Progression Standard!)

That's a lot of Short Bridges!  Got pretty burny, but feels good.  Ready to move on and keep developing some delicious spinal strength.

Crow Stands
1x Really damn close to a minute
1x A little more than a minute (Progression Standard!)

Progression Standard for this exercise is one minute.  Wow, it takes something out of your wrists and triceps to pull that off!  Bring on the next!

Wednesday, March 28, 2012

Good Behavior: W3 D2

Horizontal Pulls
1x10
1x8
1x5

Much tougher than I expected!  My lats barely felt stimulated, but my biceps and forearms felt plenty.  Difficult getting my chest all the way to the bar - most reps stopped about an inch short.  Lots of progress to be made here, and I look forward to it.

Shoulderstand Squats
2x10

These are so tough.  Today's set irritated my lower back.  Still, some progress.  I'll get to the Progression Standard eventually.

Monday, March 26, 2012

Good Behavior: W3 D1

Wall Pushups
3x50 (Progression Standard!)
Shoulders were burning by the end of this!

Knee Tucks
1x15
1x13
Progress, inch by inch.  Slow progress is what I get for decades of not training abs though.  Also, MY FLAMING HIP FLEXORS!  I'm OK with it though, because progress is being made.

I think I can see the result of 15 or so years of training like a moron in this program:  My progression through the first steps of the upper body exercises was very rapid, but the core and leg exercises are coming very slowly.  But progress is coming!

Friday, March 23, 2012

Good Behavior: W2 D3

Low Bridges
2x25 (Intermediate Standard!)

Toward the end of the first set I felt my lower spinal muscles working, maybe for the first time; I don't recall that exact sensation before.  Neat!  These feel really really good.

Wall Headstand
2x2 min (2xProgression Standard!)

Second headstand pushed me near the limit of my endurance.  This really burns up my wrists, and my head was very uncomfortable by the end.  I'll move on to the next step, since I did double the progression standard, but I'll do a set of wall headstand as a warmup for sure.

Wednesday, March 21, 2012

Good Behavior: W2 D2

Vertical Pulls
1x50 - Oops.  Progression standard calls for 3x40, not 3x50!
2x40
PROGRESSSION STANDARD.

This is indeed a very light exercise.  I think the huge jump in reps from last week to this week was due to the unfamiliarity of the program.  I haven't done high rep work in forever, so I think I cut myself off way early last week because of the unfamiliar burn.  I feel solid enough on this one to move on though.  Even through reps 30-40(50) it is easy to keep the movement slow and steady; indeed, I slowed it down even more on a few late reps just to see how it felt, and it was still easy.  Bring on the horizontal pulls!

Shoulderstand Squats
1x20 - These were way too sloppy
1x7-10 (lost count
1x10 - Better, but not perfect

This is a deceptively hard exercise.  I find it very difficult to keep myself straight at the start position, and extremely difficult to get back to that straight body position from the bottom of the rep.  I think this might be both an issue of balance (still having a hard time staying off my neck) and of core strength (particularly the lower back and butt).  I might start doing little sets of these throughout the week, GtG style, in order to get my form up to speed.

Between the pulls and trying to hold my ass up in the air, my biceps are torched :)

Headstand
2 sets for about as long as I could safely stand.
Didn't time them, but this is actually a bit challenging and I'm sure I didn't hit the progression standard of two minutes.  Even if I did, I'd do another week or two of these.  They felt good, but my wrists were burning from the stretch and my neck feels pretty compressed.  Interesting how refreshed I felt when I stood back up though.

Wednesday, March 14, 2012

Good Behavior: W1 D2

Vertical Pulls
1x20, bathroom door
1x40, dressers
1x12, bathroom door

Dresser works the fingers a bit more, with the fingertip grip, but the bathroom door really blasts the chest and bi's and is an overall harder exercise to perform.  I think I'll stick with the door, but won't sweat it if I feel like changing it up with the dressers.  Hey, maybe I could use the dressers as the warmup for this move...

Shoulderstand Squats
1x8
1x10

These things are fucking hard.  Had Suzi check my form, seems I may have been leaning a little too far toward my head.  Still.  Fucking.  Hard.  I am humbled.

A New Beginning: Convict Conditioning

Took last week off because I strained a muscle in my lower back for the umpteenth time in my life.  This was another of those times when it got so stiff and painful I thought I slipped a disc.  It's still not 100%, but I think it will be by the end of this week.

This old (re)injury of mine got me thinking about how I workout.  I absolutely still love kettlebells, and will continue to use them in the future, but it's time to face up to something:  I need to focus on flexibility.  Furthermore, I want to focus on more natural movement.  KB movements are great, and they do a great job of integrating the whole body into each exercise, but I want to go a step further and really get into moving my body as it was made to move.

With all this in mind, I searched ye olde internetes for a good bodyweight only workout.  One book kept coming up with stellar reviews:  Convict Conditioning.  So, I bought the kindle version (20 bucks cheaper than hard copy) and started reading it immediately (yesterday).  The reviews are great, and the material seems solid, so I'm going to give bodyweight only training a go.  I'm especially intrigued with the bridging portion of the workouts and the author's claims about its effects on spinal health.

Monday-Wednesday-Friday, Convict Conditioning "Good Behavior" program.
Tuesday-Thursday-Saturday-and as needed, Stretching
TBD, Running

Day 1:

Wall Pushups
2x25 (intermediate standard!)

Knee Tucks
2x10 (beginner standard: 1x10, intermediate standard: 2x25)

That's it?!  Yep, that's it for today.  Those knee tucks are brutal, btw.  Even the wall pushups were harder than expected, and these are both only step 1 (each exercise has 10 steps starting at the easiest variation and ending at the hardest).  I'm going to do this right:  slow and steady.  I have years of life ahead of me, and calisthenics done right should provide lifelong strength (according to Convict Conditioning author, and other sources); no need to rush the program.

Missed the Heavy Day last round, a little from fatigue, and a lot from procrastination, and it snowballed into more than a week off.  I'm back, again, and excited about it.  I'm starting to think about the zombie 5k (run for your lives) in WA in August, and it's providing some motivation.  Because of that, and because I keep thinking more and more about the practicality of my exercise regimen, I'm going to dial the reps back a notch and focus on resting less.

New Year, New Plan (RoP Light Day)

Ok, so it's mostly the old plan.  With that pesky Honolulu Marathon (my feet are mostly healed) and the holidays out of the way , I'm free to get back to a structured strength and conditioning regimen.  It looks like this:
Mon, Wed, Fri - EtK RoP (light, medium, heavy, respectively) with pistols, pull-ups, and hanging leg raises
Tue, Thur, Sun - Running (goal is 3mi, 3mi, 5mi, respectively)
Sat - Off

I'm going to put stretching in there 3 days per week; I need to experiment a bit to see if I prefer it on RoP days or running days.

Today is workout 1 of 2012!
